Jump maps are good, there's lots of options from easy to advanced.
It helps with rocket placement and timing in addition to the jumping.
Also looking through the aim training maps available is good.
There's more than one. tr_rocket_shooting is reliable for mid range knockback and airshot practice.
Using fakelag can help simulate the delay from being on a real server.
The servers that are good for pracicing mechanics are going to vary wildly depending on the community skill level and map pool.
You'll have to experiment with that.

Lag that is fake.
When you play locally, your ping is 0. If you add some fake latency, you can get a better idea of the timing of rocket jumping on online servers.
