Because you are asking about hardware that is over 10 years old on a proprietary platform.
I can get a regular psu since it’s not proprietary cables for the 4 pin cpu and 24pin motherboard cable

You likely cannot overclock in that computer's motherboard, but it should take a 4th gen i7 processor. I don't recommend upgrading a computer that's almost 12 years old, but if you had to... I guess the i7-4790 non-K would be the way to go?

As for the PSU, it appears this is one of Dell's rare models that indeed uses a PSU with standard power connectors. (See page 11 of the Owner's Manual.)

It also has a 300w psu which is enough for now until I get a gpu for it
But if I get the i7 4790k will it be able to hit that 4.4ghz speed if the CPU can reach that GHz stock without any overclocking
In theory, it should, however, I have no idea if Dell implemented any sort of power limiting on that system, so the only way you'd know is by trying yourself or finding someone else who did this with that exact system.

Ignore the 90c I was just testing something with the cpu cooler
Be carefull while upgrading HW in those old dell machines. Tried to upgrade one at work and got no luck at all. I had to update the BIOS so it could support the CPU in few machines
My bios is already up to date
