Aye if you spin a stop without waiting 2 hours or catch a pokemon before waiting 2 hours then you will get soft banned for 4 hours and longer every time you do

I usually set a timer

And i think if you catch even a pokemon from your task

I could send you a list of things that can get you soft banned
