Put simply you aren't smooth
Being smooth requires you to maintain a level of tension suitable for the speed of the bot, and to increase/decrease that tension to match the speed change of the bot gradually, what you are doing is spiking tension to catch up to the bot without maintaining it, which then causes you to fall behind, and then you spike tension again and the cycle repeats

Am I supposed to use a lot or little tension in the arm
You will need to change tension to react to changes in speed, but when the bot maintains a constant speed you need to also maintain your tension to match that

Then go play snake track entry/novice
and experiment following the bot with purely your arm and just try to focus on how much tension you need to keep up with it, and what happens when you increase/decrease that tension
Note that you will want to incorporate your wrist/ftips when going for score on the benchmark but to practice your basic arm smoothness try to not use those

When using tension in my arm is it just like the feeling in my arm or is it how hard I grip the mouse too
Your mouse grip is usually referred to as fingertip tension
Oh okay so just focus on the feeling in my arm then
As long as you aren't gripping your mouse too hard you shouldn't have to worry about it for now
